How does the MET formula actually work for walking calories?
MET stands for Metabolic Equivalent of Task. One MET is the energy you burn sitting quietly, defined as 1 kcal per kilogram of body weight per hour (about 3.5 mL of oxygen per kg per minute). Every activity has a MET multiple of that baseline. The formula is kcal = MET x weight_kg x hours. A 70 kg adult walking briskly at 3.5 mph (4.3 MET) for one hour burns 4.3 x 70 x 1 = 301 kcal. The MET values come from the 2011 Compendium of Physical Activities (Ainsworth et al.), the reference textbook every fitness tracker and clinical exercise lab calibrates against.
Why does pace matter more than distance for calories burned?
Because energy cost per minute climbs faster than pace. A 70 kg adult covering one mile at a 2.0 mph stroll burns about 98 kcal in 30 minutes (2.8 MET). The same mile at 4.5 mph power-walk takes only 13 minutes but burns about 106 kcal (7.0 MET). Distance is nearly identical, but the MET multiplier more than doubles, so calories per minute jump from roughly 3.3 to 8.1. If you only have 30 minutes, walking briskly burns far more than walking slowly for the same time. If you have a fixed distance, a faster pace burns slightly more per mile and saves time, which is the better deal on every dimension.
Why does walking burn fewer calories than running at the same speed?
Running is mechanically less efficient than walking, so at the same speed it costs more energy. At 4.5 mph, walking is biomechanically near its limit (power-walk MET 7.0) and running at the same 4.5 mph is just above its lower bound (jog MET 8.0 from the Compendium). Cross above 5 mph and the gap widens: at 6 mph running is 9.8 MET, while walking that fast is impossible for most adults. The takeaway: walking at 4.5 mph for an hour and running at 4.5 mph for an hour land within 100 kcal of each other for a 70 kg adult, but running at 6+ mph pulls clearly ahead. Below 4 mph, walking and running rarely compare cleanly because the gaits are not interchangeable.
How much does incline change the calorie burn?
Incline raises energy use because you do more work against gravity. This calculator applies a simple 0.5 MET increase for each 5 percentage points of grade, so a 10 percent input adds 1.0 MET to the selected walking tier. That adjustment is an internal heuristic, not the ACSM walking equation, which uses speed and fractional grade directly. Real energy cost can differ substantially on steep grades, uneven terrain, or when your gait changes, so treat the result as a planning estimate.
How accurate is this estimate for my body?
Within roughly 10 to 20 percent for the average adult. The MET formula treats every walker at a given pace as burning the same multiple of resting metabolism, but real burn varies with fitness, walking economy, body composition, terrain, wind, and shoe weight. Lab studies (Byrne et al., Medicine and Science in Sports and Exercise, 2005) found Compendium METs overestimate measured oxygen cost by 10 to 15 percent for sedentary adults and underestimate it slightly for fit ones. Highly trained walkers are more economical, so they burn less than the formula predicts; new walkers are less economical and burn more. Treat the number as a sensible planning estimate, not a precise readout. For weight management, the calorie count from your food intake matters far more than 10 percent error on a single walk.
