What is Critical Swim Speed (CSS)?
Critical Swim Speed is the fastest pace you can theoretically hold without exhausting yourself, the swimming version of your lactate or anaerobic threshold. It is estimated from two maximal time trials, the standard pair being a 400 m and a 200 m swim. CSS gives you a personal threshold pace to anchor your training instead of guessing.
How is CSS calculated from the 400 m and 200 m times?
CSS is the slope of the line through the two trial points: CSS (m/s) = (400 minus 200) divided by (your 400 m time minus your 200 m time), both times in seconds. For example, a 400 m in 380 s and a 200 m in 180 s give 200 divided by 200, or 1.0 m/s. The pace per 100 m is then 100 divided by your CSS speed, so 1.0 m/s equals 1:40 per 100 m.
How should I swim the two time trials?
Swim both trials all-out and fully rested, ideally on the same day with a long easy recovery between them, or on two separate days. Warm up first, push the 400 m at the hardest pace you can hold evenly, then repeat for the 200 m. Use the same pool and push off, not a dive, so the distances match the formula.
How do I use the CSS training paces?
The calculator shows paces relative to your CSS pace per 100 m. Threshold sets stay at CSS pace, faster offsets (around CSS minus 4 seconds) build speed and VO2 max, and slower offsets (CSS plus 3 to 8 seconds) build aerobic endurance. Many CSS workouts repeat intervals like 10 by 100 m or 6 by 200 m right at CSS pace to lift your threshold.
Why does the 400 m have to be slower than the 200 m?
The formula divides the extra 200 m of distance by the extra time it took, so the 400 m must take longer than the 200 m for the result to make sense. If your entered 400 m time is equal to or faster than your 200 m time, the calculator returns no result because the math would give a zero or negative speed. Recheck your splits and make sure each trial was an honest, separate effort.
How accurate is CSS and how often should I retest?
CSS is an estimate from two data points, so it works best when both trials are paced evenly and swum at true maximal effort; sandbagging the 200 m skews the result. Retest every 4 to 6 weeks of focused training to track progress and update your paces. Treat it as a training guide, not a precise physiological lab measurement.
